Sleeping without melatonin

Melatonin is the default answer to sleep. It is also, for most people, the wrong tool. Not because it is dangerous, but because it does not do the job people think it does.

A clock, not a sedative
Melatonin does not make you sleep. It tells your body what time it is.

Your body produces around 0.3 milligrams each night as a signal that darkness has arrived [1]. That is its function. It is a timing cue, which is why its genuine uses involve a body clock pushed out of position, such as jet lag or shift work.

Most people who sleep badly do not have a timing problem. They have a quality problem. They fall asleep fine and surface at three in the morning. Sending a stronger message about what time it is does not address that. The American Academy of Sleep Medicine reviewed the evidence and advises clinicians not to use melatonin for either sleep onset or sleep maintenance insomnia [2]. The same guideline advises against valerian.

Then there is the dose. The body makes 0.3 milligrams. Shop shelves carry 3 to 10 milligrams and often more. Research led by Professor Richard Wurtman at MIT found the higher doses do not work better, and taken over several days can stop working altogether, as the brain's melatonin receptors become unresponsive to excess quantities [3]. The signal gets louder and the system stops listening.

Architecture matters more than hours
Sleep is not one thing. It is a structured sequence of stages, and the restorative work happens inside that structure. Deep non-REM sleep is where physical recovery occurs. This is sleep architecture, and it predicts how you feel in the morning far better than the number on a tracker.

Melatonin does not meaningfully change it. Physiological doses shift when sleep happens without significantly altering its architecture [4]. You can move the whole night earlier and still get exactly the same shallow, fragmented sleep. More hours of poor sleep is not the answer. Better structured sleep is.

The other route
The brain has its own system for slowing down, and it has nothing to do with the clock. GABA is the primary inhibitory neurotransmitter in the nervous system, and its main receptor site, GABA-A, is what most prescription sleep medication targets. Support it and arousal drops, and sleep deepens.

Several naturally occurring compounds act there. Honokiol, from magnolia bark, shortened time to non-REM sleep and increased its total amount in preclinical work, an effect that disappeared entirely when the benzodiazepine site was blocked [5]. Apigenin, the flavonoid in chamomile, binds competitively at that same site without sedation or muscle relaxation [6]. Palmitoylethanolamide (PEA) is a fatty acid amide the body produces itself. In a double-blind, placebo-controlled trial of 103 adults, it reduced the time taken to fall asleep and improved cognition on waking [7]. Oleamide is another, first identified accumulating in the cerebrospinal fluid of sleep-deprived mammals [8].

None of these tell the body what time it is. Each supports a mechanism the body already uses to move itself deeper into sleep.
